Progress in running depends not only on the intensity of training, but also on how the body recovers from exertion.
During a run, the body spends energy, the water balance is disturbed, and microdamage occurs in the muscles. High-quality recovery after running helps reduce fatigue, support muscles, reduce the risk of injury and gradually improve results.
We have collected effective ways to help athletes recover faster after running and feel better after training.
1. End your workout with a cool-down
After an intense run, the body needs a smooth transition to a resting state. The heart rate remains elevated for some time, breathing is more frequent, and the muscles continue to work after exertion. If you stop abruptly, dizziness or a feeling of weakness may appear.
After jogging, spend 10-15 minutes walking lightly, running very slowly, or stretching gently. A cool-down helps to gradually normalize your heart rate, maintain blood circulation, and reduce muscle pain. This is a simple step that makes recovery after running more comfortable and reduces the risk of post-workout discomfort.
2. Eat in the first 30 to 60 minutes after running
After a workout, a “recovery window” opens – this is the period when the body absorbs nutrients best. Timely nutrition helps to restore muscles and replenish energy reserves.
What to eat after a workout? Maintain an optimal ratio of carbohydrates and protein in a ratio of 3:1 or 4:1. Carbohydrates restore glycogen stores, and protein promotes the regeneration of muscle fibers. Add healthy fats to your snack. Omega-3s reduce inflammation, so salmon, nuts and seeds are the perfect addition to the diet.
3. Restore water balance
While running, the body loses not only fluid, but also electrolytes – sodium, potassium and magnesium, which are important for the normal functioning of muscles, the nervous system and maintaining endurance. After long or intense workouts, plain water is not always enough for a full recovery.
To maintain the water-salt balance, isotonics, electrolyte tablets or drinks with electrolytes can be used after a run. 4. Do stretching and self-massage
After a workout, the muscles may remain tight, especially in the areas of the calves, thighs, quadriceps, glutes, and hip flexors. Gentle stretching after running helps reduce feelings of stiffness, support mobility, and make recovery more comfortable.
Immediately after the cool-down, it is better to perform light mobility exercises: leg swings, circular movements of the hips, lunges with a rotation of the body. Static stretching should be done separately – for example, in the evening or on a rest day, when the body is no longer in an active training mode.
Additionally, you can use self-massage or massage roll. They help to relax tense areas, improve muscle sensation and reduce discomfort after exertion.

5. Ensure quality sleep
Getting a good night’s sleep is one of the most important factors affecting muscle recovery. It is during sleep that protein synthesis, tissue regeneration and stabilization of the nervous system take place. 7-9 hours of sleep is the physiological norm for athletes.
To improve sleep quality:
- stick to a stable mode;
- limit the use of screens 30 minutes before bedtime;
- Provide darkness and comfort in the room.

6. Add outdoor activities and cross-training
